  3. Beta-alanine. This one causes a harmless tingling on the skin, which throws off first-time users. Four weeks of beta-alanine supplementation at 4 to 6 grams daily significantly increases muscle carnosine concentrations, which act as an internal pH buffer during high-intensity effort. It works best for efforts lasting one to four minutes, such as sets, sprints, and circuits. The tingling fades faster if the dose is split into smaller servings throughout the day. 

  4. L-citrulline and citrulline malate. These support nitric oxide production, which widens blood vessels and improves blood flow to working muscles.
